The Weekly Rhythm
3 fixed days + flexible extras
Fixed Mon / Wed / Fri (or any 3 non-consecutive-ish days) = Strength Days, 40–45 min. This is the engine of the whole program — don't skip these.
Flexible On any other day — Tue / Thu / Sat / Sun — if you're feeling bored or bouncy, you may do a Skill & Play session, 20–30 min. Zero, one, or three of these a week — your call.
Rule Skill & Play days are for practice, not gains. No sets to failure, no burning muscles, no "one more rep." If a hold starts shaking hard, that's the stop signal — not the goal.
Rest: if you did a Strength Day, the next day should feel easy — that's exactly what Skill & Play is for (or full rest, also fine).
Tennis: keep it wherever it falls — it doesn't compete with this plan.

Same exercises, progressive load
Every Strength Day exercise stays the same for all 6 weeks — but the volume, hold time, and difficulty step up in three blocks. That's what "progressive" means here: master the pattern first, then load it, then perform it.

Parallettes — push-ups, dips, L-sit work.
TRX — rows, pikes, hamstring curls, feet-elevated push variations.
Resistance band — face pulls, pull-aparts, Pallof press, banded pulldowns.
Mat — every floor and core exercise.
Garden — jumps, sprints, balance work, all Skill & Play games.
Light weight (dumbbell) — goblet squats only, kept light and controlled.

Safety for a 12-year-old body
Form beats reps, always. A smaller, clean rep counts more than a big sloppy one — sloppy reps are how bad habits and tweaks happen.
No true failure on push/pull work. Stop 1–2 reps before you can't do another one with good form.
Wrists first. Every Strength Day starts with wrist prep — parallette and handstand work is wrist-heavy and this is non-negotiable.
Growing body: no maxing out, no adult-style heavy loading — bodyweight, bands, and light weight only.
Sharp pain = stop. Muscle burn and shaky holds are normal and good. A sharp pinch in a joint is not — stop that exercise and tell a parent/coach.

Wrist & forearm stretch — 30s each direction.
Child's pose to cobra flow — 5 slow reps, decompress the spine.
Hydrate. Water before you go do anything else.
Golden Rule No muscle failure, no burning, no "let's push it." These are for skill, feel, and fun — you should be able to stop mid-set anytime and not feel wrecked.
